How to Sleep Well Every Night
Do you have trouble falling asleep, or toss and turn in the middle of the night? Awaken too early, or find yourself not feeling refreshed in the morning? You are not alone: millions of people struggle with falling and staying asleep. Luckily, for many people, you can learn common pitfalls and learn sleeping techniques that bring you consistently better sleep. Developing a bedtime routine, creating a better sleep environment, managing stress and anxiety, and taking better care of your body can set the stage for how to sleep better at night.
How much sleep do I need?
Do you have a realistic idea of how much sleep you need? A general guideline for adults is 7-8 hours of sleep a night. Older adults need a similar amount, but the sleep may be lighter and may include a brief nap during the day. If you are consistently waking up groggy and exhausted, that’s a signal that you may need to up your sleep intake. If you’ve been sleep deprived, it may take a few days of heavier sleeping before you can get a sense of your average sleep needs. What happens when you don’t get enough sleep
With a packed schedule, trying to squeeze as many hours of possible into the day is sorely tempting. However, when you continuously don’t get the amount of sleep you need, you begin to pay for it in many ways:
- Mood, memory and concentration. If you’re not getting enough sleep, you’ll be less productive, not more. Lack of sleep affects your ability to concentrate and remember things. What’s more, it makes you irritable and cranky, making social interaction and decision making skills off.
- Immune system. Without adequate sleep, the immune system becomes weak, and the body becomes more vulnerable to infection and disease. You’ll be more susceptible to colds and flu, and if you get sick, it will take you longer to recover.
- Increased risk of accidents and falls. Did you know that driving while seriously sleep deprived is similar to driving while drunk?The lack of motor coordination associated with sleep deprivation can also make you more susceptible to falls and bumping into things.
Better Sleep Tip 1: Create a better sleep environment
if your sleep is continually being disrupted through the night, your body is not getting enough of the restorative deep sleep it needs. You will feel the effects of sleep deprivation, even if you are on the surface getting enough hours of sleep. The key to better sleep might be as simple as making minor changes to your sleep environment to minimize sleep disruption.
Your Bed
- Is your bed large enough? You should have enough room to stretch and turn comfortably, including with a bedmate present.
- Your mattress, pillows and bedding. Waking up with a cramp in your back or a sore neck? Experiment with different levels of mattress firmness, foam toppers or egg crate toppers, and pillows that provide more support.
Your Room
- Keep the noise level down. Too much noise- loud outside conversations, televisions blaring, traffic noise - can make it difficult to sleep well. To help mask outside noise if it can’t be blocked, try a fan, white noise, or recordings of soothing sounds. Earplugs may also help.
- Keep your room dark during sleep hours. When it’s time to sleep, make sure that your environment is dark- bright lights, especially those from TV, can confuse the body clock. Heavy shades can help block light from windows, or you can try an eye mask to cover your eyes.
- Room temperature and ventilation. If you can, experiment with the room temperature. Most people sleep best in a slightly cooler room with adequate ventilation. Check your windows and doors to make sure that drafts are not interfering with sleep.
- Reserve your bed for sleeping. If you associate your bed with events like work or errands, it will only make it harder to wind down at night. Use your bed only for sleep and sex.
Better Sleep Tip 2: Discover Techniques for Falling Asleep
With busy schedules and family lives, it’s hard to leave the worries of daily life behind when it is time to sleep. Worrying and anxiety trigger the “fight or flight” mechanism in the body, releasing chemicals that prepare us to be alert and ready for action. That not only makes it difficult to fall asleep, but can wake you up frequently in the night as well. Even with the stresses of daily life, if you make an effort to relax and wind down before bed, you will sleep easier and more deeply.
Cue your body for sleep by making a relaxing bedtime routine
A consistent, relaxing routine before bed sends a signal to your brain that it is time to wind down, making it easier to fall asleep. Make the time before sleep a time of peace and quiet, and find your unique routine that relaxes you.
Ideas to help prepare for sleep
- Reading a light, entertaining book or magazine
- Listening to soft music or radio broadcast
- Making simple preparations for the next day
- A light bedtime snack, a cup of hot tea or a glass of warm milk
- Hobbies such as knitting or jigsaw puzzles
- Listening to books on tape
Relaxation techniques
Relaxation is beneficial for everyone, but especially if you are struggling with sleep. Practicing relaxation techniques before bed is a great way to wind down, calm the mind, and prepare for sleep. Some simple relaxation techniques include:
- Deep breathing. Close your eyes, and try taking deep, slow breaths, making each breath even deeper than the last.
- Progressive muscle relaxation. Starting at your toes, tense all the muscles as tightly as you can, then completely relax. Work your way up from your feet to the top of your head.
- Visualizing a peaceful, restful place. Close your eyes and imagine a place or activity that is calming and peaceful for you. Concentrate on how relaxed this place or activity makes you feel.

Get your worry, stress and anger under control
- Do you find yourself unable to sleep or waking up night after night? Stress, worry and anger from your day can make it very difficult to sleep well. When you wake up or can’t get to sleep, take note of what seems to be the recurring theme. That will help you figure out what you need to do to get your stress and anger under control during the day:
- If you can’t stop yourself from worrying, especially things outside your control, you can take steps to learn how to manage your thoughts. - If the stress of managing work, family or school is keeping you awake, you need help with stress management. Managing your time effectively, handling anger and stress in a positive way, spending time with other people, exercising, and maintaining a positive outlook, can stop stress and anger from disturbing your sleep. Television
Many people use the television to fall asleep or relax at the end of the day. You may even have a television in your bedroom. However, television actually stimulates the mind, not relaxes it:
- Late night news or prime time shows frequently have disturbing, violent material. Even non-violent programming can have commercials which are jarring and louder than the actual program.
- Light and noise. The continuous flickering light coming from the TV (or a computer screen) can interfere with the body’s clock, which is sensitive to any light. Television is also noisy, which can disturb sleep if the set is accidentally left on.
You may be so used to falling asleep with the TV that you have trouble without it. Although the first few days might be difficult, better sleep pays off in the long run. If you miss the noise, try turning on soft music or a fan. If your favorite show is on late at night, record it for viewing earlier in the day.
Better Sleep Tip 3: Learn how to get back to sleep
It’s normal to wake briefly during the night- a good sleeper won’t even remember it. However, there are times when you may wake during the night and not be able to fall back asleep. You may get more and more frustrated about not being able to sleep, which raises your anxiety level, ironically making it even harder to achieve the sleep you crave.
Getting back to sleep
- Stay relaxed: The key to getting back to bed is continuing to cue your body for sleep. Some relaxation techniques, such as visualization and meditation, can be done without even getting out of bed. The time honored technique of “counting sheep” works by engaging the brain in a repetitive, non-stimulating activity, helping you wind down.
- Do a quiet, non-stimulating activity if you can’t sleep: If you’ve been awake for more than 15 minutes, try getting out of bed and doing a quiet activity. Keep the lights dim so as not to cue your body clock that it’s time to wake up. A light snack or herbal tea might help relax you, but be careful not to eat so much that your body begins to expect a meal at that time of the day.
- Don’t stress if you can’t get back to sleep: Hard as it may be, try not to stress over an inability to fall asleep again, because that very stress encourages your body to stay awake. Remind yourself that although it’s not a replacement for sleep, rest and relaxation still can help rejuvenate your body. Concentrate on relaxation, not sleep.
Better Sleep Tip 4: Optimize your sleep schedule
Make sure you are not going to bed too early
After a long day at work you may find yourself barely able to stay awake during dinner, crawling into bed as soon as you can or even falling asleep on the couch. However, you may then wake up in later and have trouble getting back to sleep. Your body goes through cycles of alertness and drowsiness later in the day as your bedtime nears. So even if you are sleepy early in the evening, do something mildly stimulating to prevent yourself from falling asleep at that time, like doing dishes or getting clothes ready for the next day. If you push though that window, you’ll catch your second wind soon and be able to stay awake for your normal bedtime.
Set a regular bedtime
Time of day serves as a powerful cue to your body clock that it is time to sleep and awaken. Go to bed and wake up at the same time each day, and it will be easier and easier to fall asleep. Make your bedtime when you are normally feeling tired, so that you don’t toss and turn. Try not to break this routine on weekends where it may be tempting to stay up late or sleep in. To help your body adjust, if you want to change your bedtime, try doing it in small daily increments, such as 15 minutes earlier or later each day.
Napping can interfere with sleep
Perhaps the English had the right idea in having teatime in the late afternoon when you naturally get sleepy. Some people, especially older adults, can take a short afternoon nap and still sleep well at night. However, if you are having trouble sleeping at night, try to eliminate napping. If you must nap, do it in the early afternoon, and sleep no longer than about thirty minutes.
Better Sleep Tip 5: Improve your Diet & Exercise
Taking care of your body can have a big impact on better sleep. You’ll sleep more deeply if you take care what you eat before bed, learn what substances to avoid, and exercise regularly.
Eating right for sleep
Maybe a rich, hearty dinner, topped off with a big slice of chocolate cake might seem like the perfect way to end the day, but it’s wise not to eat a large meal within two hours of bed. Try to make dinnertime earlier in the evening, and avoid heavy, rich foods as bedtime snacks.
Light snacks for bedtime
A light snack before bed can help promote sleep. When you pair tryptophan-containing foods with carbohydrates, it helps calm the brain and allows you to sleep better. For even better sleep, try extra calcium to your dinner or nighttime snack. Experiment with your food habits to determine your optimum evening meals and snacks.
Sample bedtime snacks to help you sleep:
- Glass of warm milk and half a turkey or peanut butter sandwich
- Whole-grain, low-sugar cereal or granola with low-fat milk or yogurt
- A banana and a cup of hot chamomile tea
Substances that can interfere with sleep
- Too much food, especially fatty, rich food. These take a lot of work for your stomach to digest and may keep you up. Spicy or acidic foods in the evening can cause stomach trouble and heartburn.
- Too much liquid. Drinking lots of fluid may result in frequent bathroom trips throughout the night.
- Alcohol. Many people think that a nightcap before bed will help them sleep. While it may make you fall asleep faster, alcohol reduces your sleep quality, waking you up later in the night. To avoid this effect, stay away from alcohol in the last few hours before bed.
- Caffeine. You might be surprised to know that caffeine can cause sleep problems up to ten to twelve hours after drinking it! Consider eliminating caffeine after lunch or cutting back your overall intake.
- Smoking. Smoking causes sleep troubles in numerous ways. Nicotine is a stimulant, which disrupts sleep. Additionally, smokers actually experience nicotine withdrawal as the night progresses, making it hard to sleep.
Regular day exercise can help sleep
Regular exercise, aside from many other wonderful health benefits, usually makes it easier to fall asleep and sleep better. You don’t have to be a star athlete to reap the benefits-- as little as twenty to thirty minutes of activity helps. And you don’t need to do all 30 minutes in one session: break it up into five minutes here, ten minutes there. A brisk walk, a bicycle ride or a run is time well spent. However, be sure to schedule your exercise in the morning or early afternoon. Exercising too late in the day actually stimulates the body, raising its temperature. That’s the opposite of what you want near bedtime, because a cooler body temperature is associated with sleep. Don’t feel glued to the couch in the evening, though. Exercise such as relaxation yoga or simple stretching shouldn’t hurt.

Sleep medications are not the first line of defense for better sleep
If only sleeplessness could be completely cured by a simple pill! There are certainly plenty of over-the-counter sleep aids. However, these medications are not meant for long term use. They can cause side effects and even rebound insomnia, where your sleep ends up worse than before. Prescription medications are no magic pill, either. If you must take sleep prescription medications, work carefully with your healthcare professional. Remember that behavioral modifications often make the largest difference in good sleep. If you have bad sleeping habits, a sleeping pill is probably not going to make enough difference unless you address those habits.

Why does your choice of bedding affect the way you sleep?

Natural down and feathers are among the finest and most popular fillings for bedding products. This should come as no surprise. To the present day, we have never found or invented a better climate regulation system than down with its fine branched structure and the millions of tiny air chambers.A natural down duvet spends the night absorbing the moisture released by the body (anything up to half a litre) and then re-releasing it when it is aired in the morning. It also ensures the temperature in bed remains constant without creating a build up of heat – a necessity considering that the body temperature drops by around half a degree when you sleep and that the room temperature may vary during the night.

Swiss+Cotton: Christian Fischbacher is one of very few companies in the world that are allowed to carry the swiss+cotton quality seal. The seal guarantees that these fine cotton textiles are produced in Switzerland and guarantees the highest quality throughout the entire value chain. Only the top 3% of cotton fabrics produced worldwide satisfies the seal’s exceptionally high standards in terms of material quality. Christian Fischbacher exclusively uses long staple cotton with the Supima quality seal for its swiss+cotton bed linen.
Thread Count: It is possible to produce very dense fabrics. However, if a fabric is too dense, this often reduces moisture transfer. We believe that this is not entirely suitable for bed linen in particular, we consistently focus on quality instead. The quality of a fabric depends on the raw materials and finish used. We use long staple cotton, linen and silk. The natural fibres have many advantages for bed linen, making it absorbent and strong. It absorbs perspiration, creating a uniquely comfortable sleeping environment. Furthermore, we only use top-quality, environmentally friendly dyes and the best pre- and post-treatment processes. Quality is more than just the thread count.

Jersey Royal from Schlossberg is made exclusively using extra-long fibers from Egyptian cotton. The twisted yarn has been gassed, mercerized and woven into an especially light, finely woven single jersey. 1 m2 of Jersey Royal weighs just 120 g and 200 tiny stitches make up 1 cm2 of material.

Satin Noblesse is woven from pure, long-staple cotton. Due to the fineness of the yarn the close-weave material is very lightweight. Swiss+Cotton: Christian Fischbacher is one of very few companies in the world that are allowed to carry the swiss+cotton quality seal. The seal guarantees that these fine cotton textiles are produced in Switzerland and guarantees the highest quality throughout the entire value chain. Only the top 3% of cotton fabrics produced worldwide satisfies the seal’s exceptionally high standards in terms of material quality. Christian Fischbacher exclusively uses long staple cotton with the Supima quality seal for its swiss+cotton bed linen.
Thread Count: It is possible to produce very dense fabrics. However, if a fabric is too dense, this often reduces moisture transfer. We believe that this is not entirely suitable for bed linen in particular, we consistently focus on quality instead. The quality of a fabric depends on the raw materials and finish used. We use long staple cotton, linen and silk. The natural fibres have many advantages for bed linen, making it absorbent and strong. It absorbs perspiration, creating a uniquely comfortable sleeping environment. Furthermore, we only use top-quality, environmentally friendly dyes and the best pre- and post-treatment processes. Quality is more than just the thread count.

A local raw material
About 10 years ago, shepherds earned almost nothing with the wool of their sheep and some even ended up burning it. Friedrich Baur got wind of this mess and together with a handful of Swiss Shepherds he created the initiative
"Swisswool". The aim was to market the raw material under a common label. In this context, the emphasis is on creating sustainable value.
Once the sheep have been shorn, the wool is transported in a short circuit to one of the 20 collection points, the collection being organized twice a year throughout Switzerland. The precious “delivery” is weighed there and directly remunerated to the shepherds. Then, regional partners transform the wool into superior quality products.

Introduction
The STANDARD 100 by OEKO-TEX® is a worldwide consistent, independent testing and certification system for raw, semi-finished, and finished textile products at all processing levels, as well as accessory materials used. Examples of articles that can be certified: raw and dyed/finished yarns, woven and knitted fabrics, accessories, such as buttons, zip fasteners, sewing threads or labels, ready-made articles of various types (garments of all types, domestic and household textiles, bed linen, terry products and much more).
Criteria
Since its introduction in 1992, the central focus of the STANDARD 100 by OEKO-TEX® has been the development of test criteria, limit values and test methods on a scientific basis. On the basis of its comprehensive and strict catalogue of measures, with several hundred regulated individual substances, the STANDARD 100 by OEKO-TEX® takes account of:

Protection against dust mites

In most of the houses there are unwanted guests but always present: dust mites. They live flakes of skin that people lose 1.5 grams daily. Although large only from 0.1 to 0.5 mm, they will feel comfortable in upholstered furniture, carpets and, unfortunately, especially in our beds, which is 70 percent of them, then up to 10 million. Multiply there and exercise their metabolism. Their droppings contain components that cause allergies, we inhale during sleep. The consequences: cold, red and watery eyes, skin rash, cough or respiratory failure.
Wetter and warmer the environment, the better you feel these spiders. To reduce the development of allergies or live better with allergies already manifest, so it is important to have read the materials in the proper hygiene. In well ventilated mattresses and cushions in washed frequently and also with an atmosphere of the room a little cooler, fresh air, dust mites are not well.

What is the correct way to care for your down duvets and feather pillows? And when is the right time to replace them?
To gain the maximum comfort and best hygiene from your bedding, it should be properly cared for. Bedding should be thoroughly aired in the morning to release the moisture absorbed during the night. Open your bedroom window and give the bedding a gentle shake. The filling in certain types of Nordic duvets may “wander” – should this be the case, the filling should be redistributed by hand from time to time. Don’t expose your duvet to direct sunlight and keep it away from carpet beaters and vacuum cleaners.
Washable down duvets and feather pillows should be washed at least once a year while those that require professional cleaning should be taken every three to five years or else replaced if the duvet has seen particularly hard service. As the demands made on pillows are significantly higher, they should be replaced after three years.
Washing instructions
Unless otherwise stated, washable down duvets and feather pillows with a washing symbol on the care label can be washed at up to 60°C. You should use a pH neutral liquid detergent suitable for delicates and choose a programme with a spin cycle. Down duvet and feather pillows absorb many times their own weight in water during washing, so the spin cycle should be repeated. You should then tumble dry your duvet at 100°C, shaking it every 30 minutes or so to shorten the drying time, which can last for between 60 and 120 minutes depending on the size of the tumble dryer.

This is an old belief that has been refuted by recent scientific research showing that down duvets and feather pillows offer very unfavourable conditions for dust mites. In addition, scientists have established that children who have down duvets are less likely to suffer from dust mite allergies and children who already have such allergies are less prone to severe breathing problems. Based on these studies, down duvets and feather pillows are now recommended for dust mite allergy-sufferers.
Down duvets bearing the “Swiss Guaranty VSB” quality seal have covers made of fabrics that pose an insurmountable barrier for dust mites and as the down is dried at 100°C, they are free of mites, bacteria
and germs.

Down are distinguished by their excellent insulating properties and respiratory activity in relation to their light weight. Before filling, the down and feathers are thoroughly washed several times and are subject to strict, hygienic controls. Natural fiber products

Introduction
The STANDARD 100 by OEKO-TEX® is a worldwide consistent, independent testing and certification system for raw, semi-finished, and finished textile products at all processing levels, as well as accessory materials used. Examples of articles that can be certified: raw and dyed/finished yarns, woven and knitted fabrics, accessories, such as buttons, zip fasteners, sewing threads or labels, ready-made articles of various types (garments of all types, domestic and household textiles, bed linen, terry products and much more).
Criteria
Since its introduction in 1992, the central focus of the STANDARD 100 by OEKO-TEX® has been the development of test criteria, limit values and test methods on a scientific basis. On the basis of its comprehensive and strict catalogue of measures, with several hundred regulated individual substances, the STANDARD 100 by OEKO-TEX® takes account of:
- Important legal regulations, such as banned Azo colourants, formaldehyde, pentachlorophenol, cadmium, nickel, etc.

Our primary goal is to provide greater clarity and confidence for customers purchasing bedding. That is why the “Swiss Guaranty VSB” quality seal was created by the VSB in 2001.
The quality seal replaced the previous „plumarex“ label.
The “Swiss Guaranty VSB” quality seal can only be used by Swiss Bedding Manufacturer’s Association members who have agreed to comply with the established quality standards. “Swiss Guaranty VSB” is a quality seal that ensures a maximum of clarity and confidence when you purchase bedding
- Completely natural. Only pure, natural goose and duck down and feathers have been used.

Where can I take discarded down duvets or feather pillows to be correctly disposed of?

The Swiss Bedding Manufacturer’s Association works in close association with Texaid to assure the orderly disposal of down duvets and feather pillows bearing the “Swiss Guaranty VSB” quality seal. The duvets and pillows can be placed inside the designated bags and left outside on the next Texaid collection day or put inside the special Texaid clothing containers. The bags can be obtained from your local specialist bedding retailer or from the VSB central office. In addition, Texaid carries out collections in conjunction with VSB members that are announced in the local media.
The collected duvets are then either reconditioned or sent on for professional recycling. This, of course, poses no environmental problem since down and feathers are entirely natural products, unlike synthetics.
By giving your down duvets or feather pillows to Texaid, you are not only protecting the environment, but also making a valuable contribution to the following Texaid associated relief organisations which receive part of the proceeds:

Limitations:

Care instructions
The mattress will give you pleasure for a long time if you follow the following instructions:
1. The natural mattress pads are breathable. Therefore, allow the mattress to bleed for half an hour before first embedding. Daily airing gives the mattress an additional recreation facility.
2. For double-sidedly padded mattresses we recommend to turn the mattress at least once a month. Also the turning in the longitudinal direction is recommended except for mattresses with head and foot sides.
3. The mattress must not be tapped and sucked. Cleaning with a soft brush is sufficient and does not attack the natural supports.
4. Detachable mattress covers can be washed or chemically cleaned depending on the filling material. Please note the care instructions attached to the mattress cover.
5. Over the years, even with good care, different residues accumulate automatically. For this reason, we recommend replacing the mattress for hygienic reasons after 8 to 10 years for an intact feeling of freshness and a healthy sleep comfort.
